Fitness tests for endurance athletes: estimate VO2max from the 12-minute Cooper field test and check your BMI, with the caveats for muscular athletes.
VO2max Estimator
VO2max is the most oxygen your body can use per minute, the ceiling on your aerobic fitness. The 12-minute Cooper test estimates it from distance: VO2max = (meters - 504.9) / 44.73. Run 2,400 meters and you score about 42 ml/kg/min, a recreationally active level. A lab test is more exact, but this gets you close.
BMI Calculator
BMI is your weight in kilograms divided by your height in meters squared. At 70 kg and 175 cm your BMI is 22.9, inside the healthy range of 18.5 to 24.9. It is a fast population screen, but it counts muscle as mass, so lean, muscular athletes often read high.
Which test tells you what?
These two numbers get quoted together and measure very different things. One estimates the engine, the other is a population screening ratio that was never designed for athletes.

VO2max is a ceiling, not a ranking
VO2max sets the upper limit on aerobic energy production, but it is a poor predictor of who wins. Among athletes of similar training age the differences in performance are driven far more by the fraction of VO2max that can be sustained, and by efficiency, than by the ceiling itself.
It also responds less to training than most people expect. A large share of VO2max is inherited, and trained athletes often see it plateau while race results keep improving for years. If your Cooper estimate stops rising but your threshold pace keeps falling, that is progress, not stagnation.
BMI was never built for athletes
The Quetelet index is weight divided by height squared, a nineteenth-century population statistic with no knowledge of what the weight is made of. Muscle is denser than fat, so a lean, muscular athlete is routinely classified as overweight by a formula that cannot tell the difference.
That does not make it useless, it makes it narrow. BMI is a reasonable screening tool across a large group and a poor verdict on one individual. If you want a number that tracks your training, body composition or simply your power-to-weight ratio will tell you far more.
Frequently asked questions
How accurate is the Cooper test?
The Cooper test estimates VO2max to within roughly 10 to 15 percent for most people, which is enough to track change over time but not to compare against a laboratory figure. Its accuracy depends almost entirely on pacing: run it too hard early and fade, and the estimate understates you.
Can I improve my VO2max?
Yes, though how much varies enormously between individuals. Untrained people often gain 15 to 20 percent in a few months, while well-trained athletes may see very little movement. Intervals at 90 to 100 percent of VO2max drive the adaptation, sitting on a large base of easy aerobic volume.
Why does BMI say I am overweight when I am fit?
Because BMI only knows your weight and your height, not what that weight is made of. Muscle weighs more than the same volume of fat, so athletes with substantial muscle mass are frequently classified as overweight or even obese by a formula built to describe populations rather than individuals.
What is a good VO2max?
It depends heavily on age and sex. For a trained recreational athlete, roughly 45 to 55 ml/kg/min is common, competitive amateurs often sit in the high 50s to 60s, and elite endurance athletes can exceed 70 and occasionally 80. Compare against your own previous tests rather than against a chart.
