
Rowing UT2: What It Is and Why It Builds Your Engine
UT2, short for Utilisation 2, is the lowest and easiest of rowing's five training bands, and it's where you should be doing the majority of your training. It's steady, low-rate aerobic work at roughly 55–70% of your maximum heart rate, held at a low stroke rate (around 18–20 strokes per minute) and an effort easy enough to hold a conversation. What does UT2 mean?

Why is UT2 so important?
Because the slow, structural adaptations that make you a faster rower are built at easy intensity, over many hours. Rowing in UT2 develops your aerobic endurance:
- Mitochondrial density: more and better cellular engines in your muscle.
- Capillarisation: more tiny blood vessels delivering oxygen and clearing waste.
- Fat metabolism: teaching your body to spare carbohydrate by burning fat.
- Stroke efficiency: long, low-rate work is where you groove a relaxed, powerful, repeatable stroke without the chaos of high-rate pieces.
None of this is flashy and none of it happens in one session. It accumulates over weeks of consistent, mostly easy rowing. How do I row in UT2?
Use more than one signal and let them agree, because heart rate alone can mislead:
- Heart rate: keep it inside your UT2 band (roughly 55–70% of max). If you don't know your max, estimate or test it first. See finding your maximum heart rate.
- Stroke rate: keep it low, usually 18–20 spm. Low rate forces you to move the boat (or the flywheel) with length and leg drive rather than frantic rating.
- The talk test: you should be able to speak in full sentences. If you're snatching breaths between words, you've drifted up into UT1 or beyond, so ease off.
- Your split, as a guardrail: note the pace (your 500 m split) that corresponds to UT2 today, but treat it as a result of the effort, not a target to chase. Hold the effort; let the split be what it is.
A typical UT2 session is a long, continuous piece or a few long intervals, think 40 to 90 minutes of steady rowing. Duration is the point: you're accumulating aerobic time, so longer and genuinely easy beats shorter and "productive."
The most common UT2 mistake
Rowing UT2 too hard. The erg makes it tempting. There's a number staring at you, and nudging the split down feels like progress. But creeping up into UT1 turns your easy day into a moderately hard one: enough to cost you recovery, not enough to drive a real adaptation. Over a week that leaves your easy days not-easy and your hard days not-fully-hard.
The discipline of UT2 is letting it be slow. Keep the rate down, keep the breathing conversational, and save the genuinely hard efforts for your AT, TR and AN sessions, where they belong. As with any heart-rate work, expect cardiac drift on long pieces. Your heart rate creeps up at the same effort late in a session, so trust your breathing and stroke rate over a couple of late high beats.
How much UT2 should I do?
A lot. In a well-structured rowing week, the large majority of your volume (commonly around 70–80%) sits in the aerobic bands (UT2 and UT1), with a smaller, sharper dose at threshold and above. For most recreational rowers that means most sessions are easy steady-state, with one or two harder workouts. The physiology is identical; only the feedback differs. On the erg, you have a precise split and stroke rate on the monitor, which makes holding UT2 easy. Just resist chasing the number. On the water, conditions (wind, stream, boat run, crew) move your split around constantly, so heart rate, stroke rate, and feel become your primary guides. In both cases the target is the same: low rate, easy breathing, steady aerobic effort.
