How Mark Allen Trained (and Why He Ran Slower to Get Faster)

Mark Allen won the Ironman World Championship in Hawaii six times and was, for a stretch, close to unbeatable in triathlon. But the most useful part of his story for a normal athlete is a period earlier in his career when he deliberately made himself slower. Working with Dr. Phil Maffetone, Allen put a cap on his training heart rate and forced himself to run well under it, even when that meant a pace that felt embarrassingly easy. Over the months and years that followed, the pace he could hold at that same capped heart rate got dramatically faster. It is the clearest real-world illustration of a counterintuitive idea, and it happens to be built on a formula this site ships as a calculator.

The runner who got faster by slowing down

When Allen started training by heart rate under Maffetone, he had to slow down a lot. In his own telling, "the first time Phil Maffetone took me to the track and had me put on a heart rate monitor, we timed a couple of miles, my pace was 8:45 min/mile." For a professional endurance athlete, running almost nine minutes a mile to keep his heart rate down was a blow to the ego. The discipline the method demands is exactly that: staying under the cap even when it means running what feels like a crawl, and walking the hills if that is what it takes to keep the heart rate honest.

The payoff came slowly and then convincingly. Allen has said that after sticking with it, "at the end of the season I was able to run 5:30 to 5:45 pace at 155 beats per minute. Some years I would get faster to almost a 5:20 min/mile aerobic pace." Read that again: the same heart rate that once produced an 8:45 mile eventually produced something close to a 5:20 mile. His aerobic engine had grown so much that a pace he used to reach only by straining anaerobically became something he could hold comfortably, aerobically, under the cap. The exact starting figures vary between his retellings, so treat them as self-reported rather than lab-measured, but the direction and scale of the change are consistent across the accounts, and the mechanism is sound.

The formula: 180 minus your age

The cap Allen trained under comes from Maffetone's 180-formula, which estimates your maximum aerobic heart rate, the ceiling for building your aerobic base without tipping into stress that costs more than it gives. Allen's roughly 155-beat cap was, not coincidentally, about 180 minus his age at the time. The calculator applies the formula and its adjustments for you:

  • Maffetone's method keeps almost all training at or below 145 bpm to build a deep aerobic base. The core range is 135–145 bpm.
  • Progress is tracked with a MAF test: at a fixed MAF heart rate, your pace should get faster over weeks. A plateau or regression signals overtraining, poor nutrition or stress.
  • It is deliberately conservative. Many athletes find it very slow at first, that is expected; the aerobic adaptations come with patience.

The base number is 180 minus your age, and then you apply one modifier: subtract 10 if you are recovering from a major illness or on regular medication, subtract 5 if you are injured, out of form, or get sick more than twice a year, keep it as is if you have been training consistently for a couple of years without those problems, and add 5 only if you have trained for more than two years, kept improving, and stayed healthy. The resulting number is the heart rate you keep the large majority of your training under. It is the same low-heart-rate discipline that Courtney Dauwalter uses as the guardrail for her by-feel ultrunning, approached from the opposite direction: she uses the cap to hold herself back, Allen used it to build himself up.

The MAF test: proof you can repeat every month

The genius of Maffetone's system for an amateur is that it comes with its own progress check, the MAF test. Warm up, then run a fixed distance (commonly one to five miles, on a flat track or the same route each time) at your maximum aerobic heart rate, and record the pace. Repeat it about once a month, all year round. If the aerobic base is growing, the pace at that same heart rate trends faster over the weeks and months, exactly as Allen's did. If it stalls or reverses across a couple of tests, that is an early warning that you are overtrained, run down, or sick, and it is time to back off. It turns the abstract idea of "building a base" into a number you watch improve, which makes it the most come-back-to-it method in this whole series.

Does it actually work?

Honestly, with a caveat. The core principle, that most of your training should be genuinely easy so you build aerobic capacity without accumulating stress and injury, is very well supported and runs through every post in this series. The specific 180-minus-age number is more debatable: like all age-based heart-rate formulas it is a population average that can be off by several beats for any given individual, and the dedicated research on the MAF protocol itself is thin. So use the formula as a sensible starting ceiling rather than a sacred number, and let your own MAF-test trend, and how you feel, refine it over time. The method is a disciplined way to train easy, not magic.

What you can actually steal from it

  • Cap your easy training by heart rate. Compute your maximum aerobic heart rate and keep the bulk of your training under it, even when it feels too slow.
  • Let easy be genuinely easy. Allen ran 8:45 miles to stay under his cap. Slowing down is the price of building the engine.
  • Test monthly. Run the same MAF test each month and watch your pace at that heart rate improve. That trend is your progress.
  • Treat the number as a start, not scripture. The formula is a blunt estimate. Refine your ceiling with your own test results and how you feel.
  • Be patient. Allen's transformation took months to years, not weeks. The aerobic base is a slow build that then lasts.

Mark Allen retired in 1996 as a six-time world champion, undefeated in ten trips to the Nice International Triathlon, and the winner of the famous 1989 "Iron War" duel with Dave Scott. But the version of Allen worth copying is the earlier one who was willing to look slow in training for a season so he could be untouchable in a race years later. Slowing down to speed up sounds like a paradox. On a heart-rate monitor, it is just arithmetic.
