An intermediate 5k plan runs 8 weeks at five runs a week, peaks at about 44 km, and puts two speed sessions into each peak week: one at VO2max pace, one at repetition pace. It fits runners whose 5k sits between 20 and 25 minutes, roughly a 41 to 52 minute 10k. Sub-22 sits in the middle, sub-20 at the fast edge.

  • Base, weeks 1 to 3. 35 to 40 km, long runs of 10 to 11 km. A 15-minute tempo in week 3.
  • Build, weeks 4 and 5. Week 4 is lighter: 3 × 1.6 km cruise intervals and 3 × 3 minutes at interval pace. Week 5: a 20-minute tempo and two sets of 12 × 30/30.

Who counts as intermediate

The level comes from Jack Daniels' VDOT, one number from a recent race that sets every training pace. Intermediate means a 5k of 20 to 25 minutes, roughly VDOT 38 to 50. A 22-minute 5k is VDOT 44.5, a 20-minute 5k VDOT 49.8. The sample runner has a 21:00 5k, VDOT 47.

The 5k is a VO2max race

For an intermediate runner, 5k pace is only 5 to 10 seconds per km slower than interval pace. Daniels sets interval pace at roughly the speed you hold at VO2max. A 5k is 20 to 25 minutes of running just under it. That makes interval work the most race-specific session in the plan.

The peak weeks pair it with repetition pace:

  • Interval pace, 3 to 5 minute reps. 4 × 3 minutes, then 3 × 1000 m with 400 m jogs. Long enough to reach VO2max, short enough to hold form on the last rep.
  • Repetition pace, 200 and 300 m. 23 to 32 seconds per km faster than 5k pace, with an equal-distance jog between. Speed and form, not fatigue.
  • 30/30 in the build. Billat (2000) found 30 seconds fast, 30 seconds slower kept runners at VO2max longer than a continuous hard run. It is the bridge from tempo to full intervals.

Threshold comes first, in weeks 3 to 5, as the base the harder work sits on. The rest is easy: 88 % of the running, close to what Seiler found in well-trained endurance athletes.

FAQ

What pace do I need for a sub-20 5k? 4:00 per km, VDOT 49.8. A 10k of 41:28 predicts it.

How many kilometres a week for a sub-20 5k? This plan peaks at 45 km on five days. On four days it still reaches 45 km, with longer runs.

Is 8 weeks enough to break 20 minutes? The plan trains you from today's fitness and does not promise a time. Race at the end, enter the result, and the next block starts from there.

Should I run a parkrun every week during the plan? Only in place of a quality session. Two hard days a week plus a hard parkrun is three, and the plan never schedules two hard days in a row.

  • Your VDOT of 49.8 is a single number that captures current running fitness (a 'VO₂max' adjusted for running economy). Every training pace is derived from it.
  • VDOT comes from one recent, hard race or time trial. Use a result you raced all-out, ideally 5 km or longer; a half-marathon or 10 km gives the most stable estimate.

  • These are Daniels’ discrete training paces (E, M, T, I, R), not continuous zones: you run at each one for a specific purpose. The gaps between the harder paces (T, I and R) are intentional, not a glitch.
