Advanced Maintenance Running Plan: 50 to 70 km a Week
An advanced maintenance running plan for 50 to 70 km a week: six runs, 21 km long runs, threshold and intervals every week, and how far volume can drop.
An advanced maintenance plan holds 60 km a week on six runs, with a 21 km long run and two quality sessions in every loading week. It runs in four-week blocks, three steady weeks and one lighter. It fits runners who train 50 to 70 km a week and want to hold their fitness between race builds without the grind of a full block.

8 weeks, 6 runs a week, 61 km a week, longest run 21 km. Built for a recent 5k of 18:00 (VDOT 56.3). 77 % of the running is easy.
| Week | Km | Key sessions | Long run |
|---|---|---|---|
| 1 Maintain | 60 | Cruise intervals: 4 × 1.6 km T (1 min jog); Long intervals: 4 × 4 min I (4 min jog) | 21 km long run |
| 2 Maintain | 60 | Tempo run: 25 min T; 30/15 sets: 2 × (13 × 30 s I / 15 s jog), 3 min between sets | 21 km progressive long run |
| 3 Maintain | 61 | Broken tempo: 2 × 12 min T (2 min jog); Hill repeats: 12 × 75 s I (2 min jog) | 21 km long run |
| 4 Maintain, recovery | 45 | Progression run: 17 min M · 17 min T; 1000 m repeats: 3 × 1000 m I (400 m jog) | 16 km long run |
| 5 Maintain | 60 | Cruise intervals: 4 × 1.6 km T (1 min jog); Long intervals: 4 × 4 min I (4 min jog) | 21 km long run |
| 6 Maintain | 60 | Tempo run: 25 min T; 30/15 sets: 2 × (13 × 30 s I / 15 s jog), 3 min between sets | 21 km progressive long run |
| 7 Maintain | 60 | Broken tempo: 2 × 12 min T (2 min jog); 5k time trial | 21 km long run |
| 8 Maintain, recovery | 45 | Progression run: 17 min M · 17 min T; 1000 m repeats: 3 × 1000 m I (400 m jog) | 16 km long run |
The sample runner has an 18:00 5k and runs six days a week:
- Weeks 1 to 3. About 60 km each. Threshold rotates through 4 × 1.6 km cruise intervals, a 25-minute tempo and 2 × 12 minutes broken tempo. Intervals rotate through 4 × 4 minutes, 30/15 sets and 12 hill repeats of 75 seconds. The long run is 21 km, easy one week, progressive the next with the last third at marathon pace.
- Week 4. 45 km. A 17-minute marathon-pace plus 17-minute threshold progression, 3 × 1000 m and a 16 km long run.
- Weeks 5 to 8. The same block again, with a 5k time trial in week 7.
Who this plan is for
Maintenance levels come from weekly volume, because there is no race time to aim at. Advanced is 50 to 70 km a week. Enter your own volume in the generator and the plan holds it. Leave it empty and it uses 60 km. A recent race sets every pace through Jack Daniels' VDOT.
How far you can cut
The advanced race plans on this site peak at 60 to 85 km a week. Maintenance does not need that.
A review of the maintenance research found endurance holds for up to 15 weeks with volume cut by a third to two thirds, as long as intensity stays the same (Spiering et al. 2021). For a runner coming off 85 km, that is anywhere from about 28 to 57 km. This plan's 50 to 70 km band sits at the mild end of that cut, which keeps the long run near 21 km and the easy days long enough to matter for the next build.
What does not move is the intensity. Hickson et al. (1985) kept frequency and session length but cut intensity by a third, and VO2max fell along with long-term endurance. So:
- Two quality sessions in every loading week, at the same paces your race build used.
- A long run that alternates easy and progressive, so marathon pace stays familiar without a full marathon-pace block.
- Flat volume with a lighter fourth week, so the block repeats cleanly.
- A 5k time trial in week 7. If you are faster, the next block uses the new paces.
About three quarters of the running stays easy.
Your own plan
The maintenance running plan generator builds your block from your weekly volume, your running days, your long-run day and a recent race. Pick 4, 8 or 12 weeks. Every session has its pace, distance and purpose. Free, no email, PDF included.
FAQ
Can I cut to 40 km a week and still hold my fitness? Likely, for a limited time. That is inside the one-third to two-thirds cut the research supports (Spiering et al. 2021). Enter 40 km and the plan becomes an intermediate block with the same two quality days.
Should I keep a marathon-pace long run in maintenance? Every second long run finishes its last third at marathon pace. That is enough to stay familiar with the pace without the fatigue of a full marathon-pace block.
How long before a race should maintenance end? Start the race plan when the build needs to start: 12 to 16 weeks out for a marathon, 10 to 12 for a half. The race plan picks up from the fitness you held.
Do I need the time trial? It keeps the paces honest. Without it, the plan keeps training you at the fitness of your last race.
