Beginner Maintenance Running Plan: 20 to 30 km a Week
A beginner maintenance running plan for 20 to 30 km a week: four runs, two short quality sessions and repeating 4-week blocks to hold your fitness.
A beginner maintenance plan holds 25 km a week on four runs, with two short quality sessions in every loading week. It runs in four-week blocks, three steady weeks and one lighter. It fits runners who train 20 to 30 km a week and have no race on the calendar, or a few months until the next one.
The 8 weeks
Sample plan · Beginner maintenance
8 weeks, 4 runs a week, 26 km a week, longest run 9 km. Built for a recent 5k of 27:00 (VDOT 35.0). 74 % of the running is easy.
| Week | Km | Key sessions | Long run |
|---|---|---|---|
| 1 Maintain | 25 | Cruise intervals: 3 × 1.6 km T (1 min jog); Long intervals: 3 × 3 min I (3 min jog) | 9 km long run |
| 2 Maintain | 25 | Tempo run: 15 min T; 30/15 sets: 2 × (13 × 30 s I / 15 s jog), 3 min between sets | 9 km progressive long run |
| 3 Maintain | 26 | Broken tempo: 2 × 7 min T (2 min jog); Hill repeats: 8 × 75 s I (2 min jog) | 9 km long run |
| 4 Maintain, recovery | 20 | Progression run: 11 min M · 11 min T | 7 km long run |
| 5 Maintain | 25 | Cruise intervals: 3 × 1.6 km T (1 min jog); Long intervals: 3 × 3 min I (3 min jog) | 9 km long run |
| 6 Maintain | 25 | Tempo run: 15 min T; 30/15 sets: 2 × (13 × 30 s I / 15 s jog), 3 min between sets | 9 km progressive long run |
| 7 Maintain | 25 | Broken tempo: 2 × 7 min T (2 min jog); 5k time trial | 9 km long run |
| 8 Maintain, recovery | 20 | Progression run: 11 min M · 11 min T | 7 km long run |
The sample runner has a 27:00 5k and runs four days a week:
- Weeks 1 to 3. About 25 km each. One threshold session (3 × 1.6 km cruise intervals, a 15-minute tempo, 2 × 7 minutes broken tempo) and one interval session (3 × 3 minutes, 30/15 sets, 8 hill repeats of 75 seconds). The long run is 9 km, easy one week and progressive the next.
- Week 4. 20 km. An 11-minute marathon-pace plus 11-minute threshold progression, a 7 km long run, nothing else hard.
- Weeks 5 to 8. The same block again. Week 7 swaps the interval session for a 5k time trial, so your paces stay current.
Who this plan is for
Maintenance levels come from how much you run, not from a race time, because there is no race to aim at. Beginner is 20 to 30 km a week. Enter your own weekly volume in the generator and the plan holds it. Leave it empty and it uses 25 km.
A recent race still matters. It sets every training pace through Jack Daniels' VDOT. No recent race? Pick the beginner level and run the 5k time trial in week 1.
Why two hard sessions on 25 km a week
It sounds like a lot for a plan that is not building toward anything. It is the part that does the maintaining.
Hickson and Rosenkoetter (1981) trained people for ten weeks of running and cycling, then cut them to two or four days a week for fifteen more. Intensity and session length stayed the same. VO2max did not drop in either group. A later study kept the days and cut the intensity by a third instead. VO2max fell, and long-term endurance, the time they could hold a hard effort, dropped by 21 % (Hickson et al. 1985).
So the rule is simple: the days and kilometres can move, the intensity cannot. A review of the maintenance research puts the limit at about 15 weeks on as few as two sessions a week (Spiering et al. 2021). That is why the plan tops out at 12 weeks and why both quality days stay in every loading week.
For a beginner the sessions stay short: 3 × 3 minutes at interval pace, a 15-minute tempo. Enough to hold the fitness you built, short enough to recover from on four runs a week.
Your own plan
The maintenance running plan generator builds your block from your weekly volume, your running days, your long-run day and a recent race. Every session shows pace, distance and purpose. Pick 4, 8 or 12 weeks. It is free, with no email, and exports a PDF.
When you pick your next race, switch to a race plan. The fitness you held is where it starts.
FAQ
How long can I stay on a maintenance plan? The research covers up to 15 weeks, so a block tops out at 12. After that, start a race plan or run a new block from a fresh time trial.
Can I run fewer than four days a week? Yes, but on three days the plan keeps only one quality session plus the long run. The research supports two, so four days is the better choice for maintenance.
Why does week 5 look exactly like week 1? Because maintenance is not meant to progress. The same four-week block repeats, so the load stays steady and predictable.
Should I still run easy on the other days? Yes. About three quarters of the running stays easy, even here. The easy days are what let you run the two quality sessions properly.
