What a Training Zone Calculator Actually Does (and How to Use Yours)

A training zone calculator turns your max heart rate, threshold, FTP or race time into personal easy, tempo and hard ranges. Which input to use and how to act on it.

A training zone calculator takes one or two numbers you already have (max heart rate, lactate threshold, FTP, or a recent race time) and turns them into the effort ranges you should train in: easy, steady, threshold, hard. You get a number to hold instead of a guess.

What "training zones" even are

Zones are bands of the effort spectrum. Most systems use five, some seven:

  • Zone 1–2: easy and aerobic. Conversational. Most of your training lives here.
  • Zone 3: tempo, the comfortably hard middle.
  • Zone 4: threshold, the effort you could hold for roughly an hour.
  • Zone 5+: VO₂max and above. Short, hard, sparing.

Each zone trains something different: aerobic base low down, lactate clearance at threshold, top-end power up high. Cross-sport breakdown: training zones reference.

What the calculator actually does

Every zone model takes an anchor, one benchmark number for your physiology, and applies percentages to it. A heart-rate model might set Zone 2 at 60–70% of max heart rate and threshold at 88–94%. The calculator does that arithmetic for your number, so a 185-bpm max and a 170-bpm max get different ranges. The formulas are published (Karvonen, Coggan, Friel, Seiler, Daniels).

Z2 · 지구력. 유산소 기초, 지방 산화, 모세혈관 밀도를 키우는 가장 기본이 되는 존입니다. 편안함, RPE 3–4. 완전한 문장으로 말할 수 있습니다.

Z3 · 템포. 유산소 능력과 근지구력; '적당히 힘든' 꾸준한 운동입니다. 힘이 들어감, RPE 5–6. 짧은 문장만 가능합니다.

Z4 · 역치. 젖산 역치, 즉 지속 가능한 레이스 페이스의 상한선입니다. 힘듦, RPE 7–8. 한 번에 몇 마디 정도만 가능합니다.

Z5 · VO₂max. 짧고 강한 인터벌을 통한 최대 유산소 파워와 VO₂max입니다. 매우 힘듦에서 최대까지, RPE 9–10. 말을 할 수 없습니다.

  • 존은 최대 심박수의 단순 백분율입니다(Z1 50–60%에서 Z5 90–100%까지). 설정하기 쉽지만 HRmax가 정확하다는 전제가 필요합니다.
  • 심박수는 운동 강도보다 1–3분 늦게 반응하며, 더위나 탈수 상태에서 위로 표류합니다('심박수 표류'). 따라서 짧고 강한 노력은 느낌으로 다루세요.

Why bother? Can't I just train "hard" or "easy"?

Left to feel, athletes drift easy days too hard and hard days too easy, and everything collapses into a tiring middle. Elite endurance athletes train the other way: mostly easy, a little very hard. That is the polarized model. When you know your Zone 2 ceiling is 142 bpm, a 155-bpm "easy" run is harder to excuse.

How to use the result

  1. Find your anchor honestly. A guessed max heart rate or a stale FTP gives confident-looking wrong zones. Test, or use a recent hard effort.
  2. Put your zone ranges on your watch or head unit.
  3. Spend most of your time in Zone 1–2.
  4. Make the hard parts hard, but keep them a small slice of total volume.
  5. Re-test every 6–12 weeks. Fitter anchors mean new zones.

Are zone calculators accurate?

As accurate as the formula and your input. The formulas here are the published ones, unit-tested against their sources (see the methodology). The bigger variable is you: "220 − age" can be off by 10–20 bpm for an individual. Anchor off something you measured (a field test, a threshold effort, a real FTP), then refine against how the efforts feel.

How many zones should I use? Five is the default and enough for most athletes. Some power systems use seven. The count matters less than keeping easy days easy and hard days hard.

Heart rate, power, or pace: which is best? Power is the most precise and instant. Pace suits runners on flat ground. Heart rate works for everyone but lags and drifts with heat and fatigue. Many athletes use two together.

Do my zones change? Yes. Fitness, heat, altitude, sleep and stress all shift them, and as you improve your anchors rise. Re-test a few times a year.
