What Zone 2 training is, why it builds your aerobic base, how to find your own Zone 2 heart rate with the talk test, LT1 or MAF, and how much of it to do.

Zone 2 is easy, conversational aerobic effort: roughly 60 to 70 percent of your maximum heart rate, or more precisely just below your first lactate threshold (LT1). It builds your aerobic base and should feel almost too easy. If you can talk in full sentences while you train, you are probably there.

What is Zone 2, physiologically?

At low intensity your body burns mostly fat. As you go harder you shift toward carbohydrate, and at some point you produce lactate faster than you clear it. The intensity just before that shift is your aerobic threshold, or LT1. Zone 2 sits under it.

Training there builds aerobic endurance through three slow adaptations:

  • Fat oxidation. Your muscles learn to rely on fat and spare limited carbohydrate stores.
  • Mitochondrial density. More and better mitochondria, especially in slow-twitch fibres.
  • Capillarisation. More small blood vessels around the working muscles, so more oxygen in and waste out.

None of it happens in one session. It accumulates over months of mostly easy work.

Why does Zone 2 matter, and why do pros do so much of it?

Elite endurance athletes spend the large majority of their hours easy and a small slice hard. That is polarized training. A bigger aerobic base raises the ceiling for everything else: you go faster before lactate accumulates, recover quicker between hard sessions, and absorb more total training. Easy work is also sustainable week after week, without the fatigue high intensity brings.

How do I find my Zone 2 heart rate?

Use more than one method and let them agree.

1. Percentage of max heart rate. 60 to 70 percent of max is the classic band. A starting point only. Most people do not know their true max, and age-based formulas can be off by ten beats or more. See the heart-rate zone models.

2. The talk test. Free and reliable. In Zone 2 you can speak in full sentences. If you break sentences to breathe, you have drifted too high.

3. Below your first lactate threshold. The most accurate anchor is your aerobic threshold (LT1), confirmed with a lab or field test. Staying just under the point where lactate threshold markers rise is the physiological definition of Zone 2. Start with the percentage, use the talk test on every run, confirm with threshold data if you can.

Z1 · Pemulihan. Pemulihan aktif dan pemanasan; melancarkan aliran darah tanpa menambah kelelahan. Sangat ringan, RPE 1–2. Bisa mengobrol penuh, napas hampir tidak terengah.

Z2 · Daya Tahan. Basis aerobik, oksidasi lemak dan kepadatan kapiler, zona andalan sehari-hari. Nyaman, RPE 3–4. Bisa mengucapkan kalimat utuh.

Z3 · Tempo. Kapasitas aerobik dan daya tahan otot; kerja stabil yang 'cukup berat'. Berusaha, RPE 5–6. Hanya kalimat pendek.

Z4 · Ambang. Ambang laktat, batas atas kecepatan lomba yang bisa kamu pertahankan. Berat, RPE 7–8. Beberapa kata sekaligus saja.

Z5 · VO₂max. Daya aerobik maksimal dan VO₂max lewat interval pendek yang berat. Sangat berat hingga maksimal, RPE 9–10. Tidak bisa bicara.

  • Zona adalah persentase sederhana dari detak jantung maksimal (Z1 50–60% hingga Z5 90–100%). Mudah diatur tetapi mengasumsikan HRmax-mu akurat.
  • Detak jantung tertinggal dari usaha selama 1–3 menit dan naik perlahan saat panas atau dehidrasi ('cardiac drift'), jadi tangani usaha pendek dan berat berdasarkan perasaan.

The most common Zone 2 mistake

Almost everyone runs easy days too hard. Zone 2 feels slow, and Zone 3, the "gray zone," is hard enough to cost recovery but not hard enough to drive top-end adaptation. You end up tired without the upside.

  • Your threshold is individual. Two people the same age can have aerobic thresholds many beats apart. Anchor to your own threshold or the talk test, not the textbook percentage.
  • Heart rate drifts. On long or hot sessions heart rate creeps up at the same effort, mostly from rising core temperature and fluid loss. If it climbs late in a long run while pace and breathing stay easy, trust the talk test over the watch.

How much Zone 2 should I do?

In a polarized or pyramidal structure, roughly 75 to 85 percent of weekly training time sits at this easy intensity, with the rest at threshold and high intensity. For most recreational athletes that means one or two hard workouts a week and everything else easy. Beginners can do even more: several months of almost entirely easy aerobic work builds the base that makes later intensity productive and safe.
