Beginner 10k Training Plan: 10 Weeks for Sub-60 and Sub-50 Goals

A 10-week beginner 10k plan for 50 to 70 minute runners: four runs a week, peak 35 km, an 11 km long run, then 10k-pace reps. Free, from your race.

Sven Ahrens

A beginner 10k plan runs 10 weeks at four runs a week, peaks at about 35 km, and covers the full 10 km in training by week 6. It fits runners whose fitness predicts a 50 to 70 minute 10k: roughly a 24 to 34 minute 5k. Sub-60 sits in the middle of the band, sub-50 at its fast edge.

Generated by the TrainingZones plan generator. Easy runs fill the other days. T threshold, I interval, R repetition, M marathon pace.
  • Base, weeks 1 to 4. 25 to 29 km a week, long runs of 7 to 9 km. One quality session from week 3: a 15-minute tempo, then 3 × 1 km cruise intervals.
  • Build, weeks 5 and 6. Up to 35 km. Two quality days: threshold (2 × 8 minutes broken tempo, a 15-minute tempo) plus 3 × 3 minutes of VO2max work. The long run reaches 11 km, and a 5k time trial checks your progress.
  • Peak, weeks 7 to 9. 10k pace arrives: 3 × 1 km with 90 seconds of jogging, then sets of 2 × 1 km. Threshold stays. Long runs of 10 km finish faster than they start.
  • Taper, week 10. Volume drops to about 55 %, inside the 41 to 60 % cut Bosquet's meta-analysis found works best. Four 2-minute pickups at race pace keep you sharp.

Who counts as a beginner

The plan reads your level from Jack Daniels' VDOT, a single number from a recent race that sets every training pace. Beginner means a predicted 10k slower than 50:00. A 60-minute 10k is VDOT 32.3, a 50-minute 10k VDOT 40. The sample runner has a 27:00 5k, VDOT 35, which predicts 56:05.

Paces per km for beginner 10k runners (50:00–1:10:00), from Daniels' VDOT equations.

Easy pace is 50 seconds to two and a half minutes per km slower than 10k pace across this band.

Distance first, then pace

The plan solves two problems in order. First, can you cover 10 km? By week 6 the long run is 11 km at easy pace, so the race distance is never new. Only then does it ask how fast.

The peak phase answers that with 10k-pace reps. Three kilometres at race pace with short jogs teaches the rhythm your legs need on race day, in pieces you can hold. The sets of 2 × 1 km in week 8 cut the recovery to 200 metres. By week 9 you have run 10 km at race pace across three sessions.

Everything else protects the build:

  • 84 % easy. Seiler found that well-trained endurance athletes settle on about 80 % of sessions at low intensity.
  • Weekly km rise at most 10 % between loading weeks. Nielsen (2014) found runners who added more than 30 % over two weeks got injured more often than those under 10 %.
  • Recovery weeks 4 and 8 at about 75 % volume.

Your own plan

The sample fits one runner with four free days. The 10k training plan generator builds yours from your recent race, your weeks until race day, your running days and your long-run day. Every session shows pace, distance and purpose. Add a goal like 49:59 and it shows the gap to your prediction. Free, no email, PDF included.

FAQ

What 5k time do I need for a sub-50 10k? About 24:06, VDOT 40. For a sub-60 10k, about 28:52.

Can I train for a 10k on three runs a week? Yes. On three days the peak target stays at 35 km with a longer mid-week run. Four days spreads the load.

How long should my longest run be before a 10k? 11 km in this sample, about 30 % of the week. Covering the full distance in training is enough; the plan caps the 10k long run at 16 km.

Is 10 weeks enough to go from 5k to 10k? Yes, if you run about 20 km a week today. The generator accepts 8 to 24 weeks, and longer plans add base weeks.

  • Bytt enhetsbryteren for å lese farter per mile.
