Sub-Elite 10k Training Plan: 10 Weeks for 30 to 35 Minutes

A 10-week sub-elite 10k plan for 30 to 35 minute runners: six runs a week, peak 88 km, 6 km of 10k-pace reps with 200 m jogs, 30-minute tempos. Free.

Sven Ahrens

A sub-elite 10k plan runs 10 weeks at six runs a week, peaks at about 88 km, and builds to 6 km of 10k-pace reps with only 200 metre jogs between them. It fits runners whose fitness predicts a 30 to 35 minute 10k: roughly a 14:30 to 16:50 5k, or a half marathon between about 1:06 and 1:17.

  • Base, weeks 1 to 4. 62 to 73 km, long runs of 16 to 17 km. Threshold from week 3: a 20-minute tempo, then 3 × 1.6 km cruise intervals.
  • Build, weeks 5 and 6. Up to 88 km. 3 × 9 minutes broken tempo with 5 × 4 minutes at interval pace, then a 30-minute tempo. A 5k time trial closes week 6.
  • Peak, weeks 7 to 9. 4 × 1.6 km at 10k pace with 90 second jogs, sets of 3 × 1 km with 200 metre jogs, 5 × 1.6 km cruise intervals and a 30-minute tempo. Long runs of 16 km finish with 3 km at threshold.
  • Taper, week 10. 38 km of training plus the race, with four 2-minute race-pace pickups.

Who counts as sub-elite

Sub-elite is the level just below professional: fast club and championship runners. Here it means a predicted 10k faster than 35:00, roughly VDOT 61 and up in Jack Daniels' system. A 35-minute 10k is VDOT 60.7, a 33-minute 10k VDOT 65.1, a 32-minute 10k VDOT 67.5. The sample runner has a 16:00 5k, VDOT 64.6, which predicts 33:13.

Race pace with short recoveries

At this level the 10k lasts 30 to 35 minutes, and race pace sits 8 seconds per km faster than threshold. The peak phase trains that pace in two formats.

Long reps with full jogs. 4 × 1.6 km at race pace, 90 seconds of jogging between. That is 6.4 km at race pace, with enough recovery to hold form on every rep. It appears in weeks 7 and 9.

Sets with short jogs. Two sets of 3 × 1 km at race pace with only 200 metres of jogging between reps, three minutes between sets. The short jog does not let you fully recover, so the second and third kilometre of each set feel like the middle of a race. It sits in the recovery week 8, when total volume drops but race-specific work stays.

Haugen (2022) found world-class distance runners raise their volume of race-pace running as the main competition approaches. The same happens here: no race-pace work in base and build, about 6 km of it a week in the peak.

Where this plan stops

The generator plans six runs a week, no doubles, and caps the 10k long run at 16 km. At 88 km that fits into six single runs. Haugen reports world-class track runners at 130 to 190 km a week over 11 to 14 sessions. If you already double, keep the plan's quality days and long run and add easy running around them. 87 % of this plan is easy already. Casado (2021) found easy volume plus deliberate tempo and interval practice best predicts world-class performance.

FAQ

What 5k time do I need for a sub-33 10k? About 15:54, VDOT 65.1. A half marathon of 1:12:50 predicts the same.

How many kilometres a week for a sub-32 10k? This plan peaks at 90 km on six days. Sub-32 is VDOT 67.5, inside the sub-elite band.

Why is race pace absent until week 7? Base and build develop the two paces on either side of it, threshold and VO2max. Race pace then lands on a body ready to hold it.

Can I run the plan on five days? Yes. On five days the peak caps at 88 km by run length, so the target barely changes, with longer mid-week runs.
